To perform it, sprint from your line to the edge of the penalty area and then sprint backwards to your original position. Here’s how to do it: place three cones in a triangle about 5 yards apart. Start at one cone, sprint to the second, side-step to the third, and then backpedal to the first.   • Set up four cones in a box shape, each cone roughly 5 yards apart.
  • Start at one cone, sprint to the next, shuffle sideways to the third cone, backpedal to the fourth, and finally shuffle back to the starting point.
  • Repeat this circuit as quickly as you can, always facing forward.

2. ‘Diamond shuffle’

This one will challenge your lateral quickness and directional changes:

  • Create a diamond shape with four cones, with about 5 yards distance between each.
  • Begin at the bottom cone, shuffle sideways to the next cone, sprint diagonally across the diamond to the opposite cone, shuffle sideways to the third cone, then backtrack diagonally to your starting point.
  • Repeat this pattern, alternating your starting direction with each repetition.

3. ‘T-drill’

It emphasizes forward and backward speed, lateral quickness, and transition:

  • Place four cones in the shape of a ‘T’, with each cone approximately 5 yards apart.
  • Start at the bottom of the T, sprint to the middle cone, shuffle to the left cone, shuffle across to the right cone, shuffle back to the middle, and then backpedal to the start.
  • Race against the clock and aim to beat your previous best time with each repetition.

This drill is all about speed and agility. Don’t forget to keep your body low during those lateral movements to maintain control.

  • Slalom drill: set up a line of cones and weave in and out of them as quickly as you can. This drill is excellent for improving agility and directional changes.
  • Box drill: arrange four cones into a square and practice moving around them in different patterns – forward, backward, diagonally, and so on. This helps goalkeepers become more comfortable moving in all directions.

Hurdles
